Begin with a specific question

Before looking for a solution, finish this sentence: “This week, I want to make more room for…”. That might mean reaching bedtime without unfinished work, setting aside time for rest, or making fewer last-minute decisions. A specific intention makes it easier to choose which change to try first.

The CDC recommends at least seven hours for adults aged 18 to 60 and notes that sleep quality matters too. Use that reference to review your schedule, rather than to give your night a score.

Choose something that fits your life

The NHLBI recommends regular sleep times, a quiet period before bed, and a dark, cool, quiet bedroom. Choose one aspect you can realistically adjust. If you share a bedroom or have caring responsibilities, agree on a manageable change instead of chasing ideal conditions.

A sheet of paper is enough for this exercise. Write down your chosen change and anything you need to prepare. You do not need to buy a device or download an app to begin.

Your seven-night plan

This is an organizational exercise created by the ASTRATECH editorial team. The week is a chance to practice and observe, not a promised deadline for better sleep.

  1. Night 1 · Describe. Write down how your day usually ends and which part you would like to simplify. Choose one difficulty, rather than listing everything that feels wrong.
  2. Night 2 · Make room. Look at tomorrow’s schedule. Decide which activity could finish earlier to leave an actual space for rest.
  3. Night 3 · Prepare. Take care of one detail you usually leave until the last minute: clothing, a bag, or a note of unfinished tasks.
  4. Night 4 · Agree. If you share your space, discuss the adjustment you have chosen. Note what works for everyone and what will need to wait.
  5. Night 5 · Repeat. Keep the part that felt straightforward. Avoid adding a new requirement simply because you have reached the middle of the plan.
  6. Night 6 · Adapt. Prepare a shorter version for a difficult day. Decide which small part you can keep without rearranging everything.
  7. Night 7 · Review. Finish two sentences: “I found it easy to…” and “I need to change…”. Choose what you will repeat next week.

Look at the whole week

Do not let one difficult night become a verdict on the entire plan. Review whether the change was manageable and whether your schedule made room for it. These are questions about organization, not a test proving that an activity caused a health outcome.

If you want a clearer record of each day, try the simple sleep diary. Write what you remember in the morning; an estimate may be more practical than trying to record every minute.

When you need a different kind of help

If difficulties persist or affect your daily life, speak with a healthcare professional. The NHS advises seeking help when changes to sleep habits are not enough.
